When you are deep in the heat of a competition, your nervous system is essentially acting as a security guard. If it perceives a threat—a high-stakes moment, a difficult opponent, or a critical mistake—it initiates a survival response: Fight, Flight, or Freeze.
In sport, this isn't a sign of weakness; it’s a sign of your biology doing exactly what it was designed to do. However, when this response occurs, your executive function goes offline, your fine motor skills suffer, and your ability to make split-second decisions evaporates.
Here is how to identify these states and, more importantly, how to override them so you can get back to executing your game plan.
To manage these states, you first have to recognize how they show up in your body and performance:
Fight (Aggression/Over-efforting): You feel a surge of raw intensity. You might try to "muscle" through a technique that requires finesse, lose your cool with officials, or play overly aggressive to the point of tactical recklessness.
Flight (Avoidance/Distraction): Your focus becomes scattered. You might start over-planning, second-guessing your strategy, or mentally "checking out" to avoid the discomfort of the pressure.
Freeze (Numbness/Inhibition): You feel heavy, sluggish, or disconnected from your body. Your reactions feel slow, your limbs feel "dead," and you lose your ability to feel the rhythm of the game.
When you feel the survival alarm bells ringing, you don't have time for a long pep talk. You need physiological inputs to signal to your brain that you are safe enough to perform.
The Exhale Bias: When in Fight or Flight, your inhale is dominant. To shift, consciously extend your exhale. Make your exhale twice as long as your inhale. This triggers the vagus nerve and pulls your heart rate back into a state of coherence.
Sensory Grounding: Fight, Flight, and Freeze often cause us to lose touch with our physical surroundings. Use a simple sensory anchor: feel the texture of your gear, the temperature of the air on your skin, or the grip of your hands on your equipment. This pulls your brain out of the "threat loop" and back into the present moment.
The "Check-In" Scan: Take two seconds to identify the physical tension. Are your shoulders at your ears? Is your jaw clenched? Dropping your shoulders and softening your jaw acts as a "hard reset" for your nervous system.
The most dangerous thing you can do when your nervous system is hijacked is to try to "think" your way out of it.
Avoid "Analysis Paralysis": Your prefrontal cortex is already struggling. Trying to analyze why you are stressed or how to change your technique will only increase the load and keep you stuck in the survival state.
Stop the Negative Self-Talk: Labeling your response as "choking" or "failing" just adds a secondary layer of threat to your brain. Treat your racing heart or cold hands as neutral data, not a moral judgment of your ability.
If you’ve spent a competition in a state of high arousal, you cannot simply go home, eat, and sleep. Your system is still stuck in "go-mode."
The De-Brief (Body First): Spend 5–10 minutes performing a gentle movement or rhythmic breathing exercise (like HeartMath coherence drills) to help your body recognize the "event" is over.
Biological Closure: Your nervous system needs to know it is safe. Engaging in low-intensity movement or intentional relaxation helps complete the stress cycle so you don't carry the "fight" into your recovery.
If you find that your nervous system consistently defaults to Fight, Flight, or Freeze under pressure, you aren't just dealing with "nerves"—you are likely dealing with a nervous system that needs to be re-wired for safety and regulation.
